Welcome to Day 5 of the Healthy Life Gymmindset 30-Day Fitness Challenge!
You've now completed four days of movement, conditioning, and foundational exercises.
Today, we're bringing those skills together with a full-body strength workout.
You don't need heavy weights to begin developing strength. Bodyweight exercises can help you practice fundamental movement patterns and build muscular endurance.
Today's goal: Challenge your major muscle groups while maintaining good technique.
What You'll Need
Prepare:
- Comfortable workout clothes
- Suitable footwear
- Water
- Exercise mat or soft surface (optional)
- Timer
- A safe space to exercise
- A sturdy chair, wall, or countertop for modifications

Day 5 Warm-Up — 5–7 Minutes
1. March in Place — 60 Seconds
Start slowly and gradually increase your pace.
2. Arm Circles — 30 Seconds
Make controlled circles in both directions.
3. Bodyweight Squats — 10 Reps
Use a comfortable range of motion.
4. Hip Hinge — 10 Reps
Push your hips backward and return to standing.
5. Alternating Knee Raises — 60 Seconds
Raise one knee at a time.
6. Step Touches — 60 Seconds
Move side to side while keeping your movements relaxed.
7. Easy Marching — 30 Seconds
Finish the warm-up at a comfortable pace.

Complete 2 rounds.
Rest approximately 45–75 seconds between exercises.
Rest 1–2 minutes between rounds.
If you're still adapting to exercise, complete one round first.
Exercise 1: Bodyweight Squats — 12–15 Reps
Stand with your feet comfortably apart.
Push your hips backward and bend your knees.
Lower yourself through a comfortable range.
Return to standing.
Beginner Option
Use a sturdy chair as a guide.
Focus On
Keep the movement controlled from beginning to end.
Exercise 2: Incline Push-Ups — 8–12 Reps
Place your hands on a stable elevated surface.
Keep your body controlled.
Lower your chest toward the surface.
Push yourself back up.
Beginner Option
Use a wall.
Progression
Gradually use a lower surface as your strength improves.
Exercise 3: Reverse Lunges — 8 Reps Per Leg
Stand tall.
Step one foot backward.
Lower yourself gently.
Return to standing.
Alternate legs.
Beginner Option
Hold a stable surface for balance.
You can also reduce the depth of the movement.
Exercise 4: Glute Bridges — 15 Reps
Lie on your back with your knees bent.
Place your feet on the floor.
Lift your hips.
Pause briefly.
Lower slowly.
Focus On
Smooth and controlled movement.
Exercise 5: Bird Dog — 8 Reps Per Side
Start on your hands and knees.
Extend the opposite arm and leg.
Pause briefly.
Return to the starting position.
Switch sides.
Focus On
Keeping your torso stable.
Exercise 6: Standing Calf Raises — 15–20 Reps
Stand near a wall or sturdy surface.
Raise your heels.
Pause briefly at the top.
Lower slowly.
Focus On
Controlled movement rather than bouncing.
Exercise 7: Dead Bug — 6–8 Reps Per Side
Lie on your back with your knees bent and arms raised.
Slowly lower one arm and the opposite leg toward the floor.
Return to the starting position.
Switch sides.
Beginner Option
Move only your arms or only your legs until you feel comfortable with the exercise.

Keeping your movements slow and controlled.
Exercise 8: Forearm Plank — 20–30 Seconds
Place your forearms on the floor.
Keep your body controlled.
Engage your core without holding your breath.

Place your knees on the floor.

Strength develops through consistent training—not through one exhausting workout.

4. Gentle Shoulder Movement — 30 Seconds
Move your shoulders and arms comfortably.
5. Relaxed Breathing — 1 Minute
Allow your breathing to return gradually toward normal.
Day 5 Recovery
You've completed several consecutive days of exercise.
Recovery is important.
Support your body by:
- Getting adequate sleep
- Drinking fluids regularly
- Eating balanced meals

- Resting when needed
