You've already completed three days of building your foundation.
Today, we're shifting our focus toward conditioning and endurance.
You don't need to run long distances or perform intense cardio to improve your fitness. Simple, controlled movements can help you become more comfortable with sustained activity.
Today's goal: Improve your stamina without sacrificing control or technique.
What You'll Need
Prepare:
- Comfortable workout clothes
- Suitable footwear
- Water
- Exercise mat (optional)
- Timer
- A safe space to exercise
- A sturdy wall or chair for support if needed

Day 4 Warm-Up — 5–7 Minutes
Don't skip the warm-up.
1. Easy March in Place — 60 Seconds
Start slowly and gradually increase your pace.
2. Arm Circles — 30 Seconds
Perform controlled circles in both directions.
3. Step Touches — 60 Seconds
Step side to side while moving your arms naturally.
4. Bodyweight Squats — 10 Reps
Use a comfortable range of motion.
5. Alternating Knee Raises — 60 Seconds
Raise one knee at a time.
6. Hip Hinge Practice — 10 Reps
Push your hips backward and return to standing.
7. Easy Marching — 30 Seconds
Finish at a comfortable pace.

Complete 2 rounds.
Work at a pace that allows you to maintain reasonable control.
Rest approximately 30–60 seconds between exercises.
Rest 1–2 minutes between rounds.
If you're new to exercise, start with one round.
Exercise 1: March in Place — 45 Seconds
Stand tall and march continuously.
Move your arms naturally.
Progression
Increase your pace slightly if you can maintain control.
Beginner Option
Slow the pace and take shorter steps.
Exercise 2: Bodyweight Squats — 12 Reps
Stand comfortably.
Push your hips backward and bend your knees.
Return to standing.
Focus On
Controlled repetitions rather than speed.
Exercise 3: Step-Back Lunges — 6–8 Reps Per Leg
Step one foot backward.
Lower yourself gently.
Push through the front foot to return to standing.
Alternate sides.
Beginner Option
Hold a stable surface for balance.
Exercise 4: Wall or Incline Push-Ups — 8–12 Reps
Place your hands on a stable wall or elevated surface.
Lower your chest toward the surface.
Push yourself back.
Focus On
Keeping your body controlled throughout the movement.
Exercise 5: Standing Knee Drives — 40 Seconds
Stand tall.
Bring one knee upward at a time.
Alternate sides.
Keep your movements controlled.
Progression
Increase your pace slightly.
Exercise 6: Glute Bridges — 12–15 Reps
Lie on your back with your knees bent.
Lift your hips.
Pause briefly.
Lower slowly.
Exercise 7: Mountain Climber — 20–30 Seconds
Start in a comfortable plank position.
Bring one knee toward your chest at a time.
Move slowly and under control.
Beginner Option
Perform the movement with your hands on a sturdy elevated surface.
You can also perform slow alternating knee drives while standing.
Exercise 8: Standing Calf Raises — 15 Reps
Stand near a wall or stable surface if needed.
Raise your heels.
Pause briefly.
Lower slowly.
Exercise 9: Forearm Plank — 15–30 Seconds
Place your forearms on the floor.
Keep your core engaged.
Maintain controlled breathing.
