You've completed your first two days.
Today, we're focusing on something every beginner needs: learning how to move with control.
Building fitness isn't only about doing more repetitions.
It's also about learning basic movement patterns, developing body awareness, and gradually becoming stronger.
Today's goal: Move well first. Get stronger second.
What You'll Need
Prepare:
- Comfortable workout clothes

- Timer
- A safe space to exercise
- A sturdy chair or wall for support if needed

Slow, controlled repetitions are the priority.
Day 3 Warm-Up — 5–7 Minutes
Start gently.
1. March in Place — 60 Seconds
March at an easy pace.
Move your arms naturally.
2. Arm Circles — 30 Seconds
Make small controlled circles.
Change direction halfway through.
3. Bodyweight Squats — 10 Reps
Use a comfortable range of motion.
Focus on keeping your movements controlled.
4. Hip Hinge Practice — 10 Reps
Push your hips backward.
Return to standing.
Keep your spine in a comfortable neutral position.
5. Step Touches — 60 Seconds
Move side to side at a comfortable pace.
6. Alternating Knee Raises — 60 Seconds
Raise one knee at a time.
Keep your torso controlled.
7. Easy Marching — 30 Seconds
Finish with relaxed movement.

Complete 2 rounds.
Rest approximately 45–75 seconds between exercises.
Rest 1–2 minutes between rounds.
If you're still adapting to exercise, complete one round first.
Exercise 1: Bodyweight Squats — 12 Reps
Stand with your feet comfortably apart.
Push your hips backward and bend your knees.
Lower yourself through a comfortable range.
Return to standing.
Beginner Option
Use a sturdy chair as a guide.
Focus On
Keep your feet stable and control the movement.
Exercise 2: Incline Push-Ups — 8–12 Reps
Place your hands on a stable elevated surface.
Keep your body controlled.
Bend your elbows and lower your chest toward the surface.
Push yourself back up.
Beginner Option
Use a higher surface or a wall.
Progression
Gradually move toward a lower surface as your strength improves.
Exercise 3: Hip Hinge — 12 Reps
Stand tall with your feet comfortably apart.
Push your hips backward.
Keep your spine in a comfortable neutral position.
Return to standing.
Why Practice This?
The hip hinge is an important movement pattern that helps you learn to move from your hips while maintaining control.
Don't turn it into a deep squat.
Exercise 4: Reverse Step-Backs — 8 Reps Per Leg
Stand tall.
Step one foot backward.
Lower slightly.
Return to the starting position.
Alternate legs.
Beginner Option
Hold a stable surface.
Exercise 5: Glute Bridges — 12–15 Reps
Lie on your back with your knees bent.
Place your feet on the floor.
Lift your hips.
Pause briefly.
Lower slowly.

Exercise 6: Bird Dog — 8 Reps Per Side
Start on your hands and knees.
Extend the opposite arm and leg.

Place your forearms on the floor.
Keep your body controlled.
Engage your core without holding your breath.
