Welcome to Day 16 of the Healthy Life Gymmindset 30-Day Fitness Challenge!

You've now passed the halfway point of the challenge.

Yesterday, you completed a full-body strength session.

Today, we're focusing more specifically on your upper body and core.

This workout is designed to help you develop strength in your chest, shoulders, arms, and core while improving your ability to control your body.

You don't need a gym or expensive equipment to get started.

Today's goal: Improve upper-body strength and core stability through controlled movements.

What You'll Need

Prepare:

- Comfortable workout clothes

- Suitable footwear

- Water

- Exercise mat or soft surface

- Timer

- A safe space to exercise

- A sturdy wall, chair, countertop, or table for modifications

If you have an injury, medical condition, or concerns about exercising, consult an appropriate healthcare professional before beginning.

Today's Fitness Goals

Day 16 focuses on:

- Chest strength

- Shoulder strength

- Arm endurance

- Core stability

- Balance

- Coordination

- Posture and movement control

Remember:

Strength isn't only about lifting heavy weights. It's also about controlling your body effectively.

Day 16 Warm-Up — 5–7 Minutes

1. March in Place — 60 Seconds

Start at an easy pace.

2. Arm Circles — 30 Seconds

Move your arms slowly in both directions.

3. Shoulder Rolls — 10 Reps

Roll your shoulders backward and forward.

4. Wall Push-Ups — 10 Reps

Use controlled movements to prepare your upper body.

5. Standing Knee Raises — 60 Seconds

Alternate knees.

6. Bodyweight Squats — 10 Reps

Use a comfortable range of motion.

7. Easy Marching — 30 Seconds

Finish the warm-up comfortably.

🏋️ Day 16 Upper-Body & Core Workout

Complete 2–3 rounds.

Beginners can start with 2 rounds.

Rest approximately 45–90 seconds between exercises.

Rest 1–2 minutes between rounds.

Exercise 1: Incline Push-Ups — 10–15 Reps

Place your hands on a stable elevated surface.

Keep your body controlled.

Lower your chest toward the surface.

Push yourself back up.

Beginner Option

Use a wall.

Progression

Use a lower surface as your strength improves.

Exercise 2: Shoulder Taps — 8–12 Reps Per Side

Start in a comfortable plank position.

Lift one hand and gently tap the opposite shoulder.

Return your hand to the floor.

Switch sides.

Beginner Option

Place your knees on the floor or use an elevated surface.

Focus On

Keeping your hips as stable as possible.

Exercise 3: Pike Shoulder Taps — 6–8 Reps Per Side

From a comfortable elevated plank or tabletop position, shift your hips slightly upward.

Tap the opposite shoulder.

Return to the starting position.

Alternate sides.

Beginner Option

Stay in a regular elevated plank position.

Exercise 4: Bird Dog — 10 Reps Per Side

Start on your hands and knees.

Extend the opposite arm and leg.

Pause briefly.

Return to the starting position.

Switch sides.

Focus On

Slow, controlled movement.

Exercise 5: Dead Bug — 8–10 Reps Per Side

Lie on your back with your knees bent and arms raised.

Slowly extend one arm and the opposite leg.

Return to the starting position.

Switch sides.

Beginner Option

Move one limb at a time.

Exercise 6: Forearm Plank — 25–40 Seconds

Place your forearms on the floor.

Engage your core.

Keep your body controlled.

Breathe normally.

Beginner Option

Place your knees on the floor.

Exercise 7: Standing Punches — 45 Seconds

Stand tall.

Alternate controlled punches.

Keep your shoulders relaxed.

Focus On

Rhythm and control.

Don't lock your elbows.

Exercise 8: Wall Angels — 8–12 Reps

Stand against a wall if comfortable.

Move your arms slowly upward and downward through a comfortable range.

Focus On

Controlled shoulder movement.

Don't force your range of motion.

Exercise 9: Glute Bridge — 15 Reps

Lie on your back with your knees bent.

Lift your hips.

Pause briefly.

Lower slowly.

This movement helps maintain whole-body balance during today's session.

Day 16 Workout Summary

Keep your body controlled.

2. Rushing Shoulder Taps

Slow down and focus on stability.

3. Overextending Your Shoulders

Use a comfortable range of motion.

4. Holding Your Breath

Continue breathing naturally.

5. Training Through Significant Pain

Stop if you experience significant or unusual pain or symptoms and seek appropriate medical advice when necessary.

Day 16 Cool Down — 5 Minutes

1. Easy Walking — 2 Minutes

Allow your breathing to settle.

2. Gentle Chest Stretch — 20–30 Seconds

Keep the stretch comfortable.

3. Gentle Shoulder Stretch — 20–30 Seconds Per Side

Don't force the movement.

4. Gentle Upper-Back Movement — 30 Seconds

Move slowly and comfortably.

5. Relaxed Breathing — 1 Minute

Allow your body to settle.

Day 16 Recovery

After today's workout:

- Get adequate sleep

- Drink fluids regularly

- Eat balanced meals

- Take light activity if comfortable

- Rest when necessary
