Welcome to Day 10 of the Healthy Life Gymmindset 30-Day Fitness Challenge!

You've made it through the first ten days of the challenge.

That's a great milestone. 🎉

Today, we're shifting our focus toward your upper body and core.

This workout includes beginner-friendly pushing, shoulder, arm, and core movements designed to help you develop strength and control.

You don't need heavy weights to get started.

Today's goal: Build upper-body strength while improving core stability and movement control.

What You'll Need

Prepare:

- Comfortable workout clothes

- Suitable footwear

- Water

- Exercise mat or soft surface

- Timer

- A safe space to exercise

- A sturdy wall, chair, table, or countertop for modifications

If you have an injury, medical condition, or concerns about exercising, consult an appropriate healthcare professional before beginning.

Today's Fitness Goals

Day 10 focuses on:

- Upper-body strength

- Shoulder stability

- Arm endurance

- Chest strength

- Core stability

- Balance

- Movement control

Remember:

You don't have to lift heavy to build a strong foundation.

Start with movements you can control.

Day 10 Warm-Up — 5–7 Minutes

1. March in Place — 60 Seconds

March comfortably while moving your arms.

2. Arm Circles — 30 Seconds

Perform controlled circles in both directions.

3. Shoulder Rolls — 10 Reps

Move your shoulders gently backward and forward.

4. Wall Push-Ups — 10 Reps

Use an easy range of motion to prepare your upper body.

5. Bodyweight Squats — 10 Reps

Keep the movement comfortable.

6. Standing Knee Raises — 60 Seconds

Alternate knees at a controlled pace.

7. Easy Marching — 30 Seconds

Finish the warm-up gradually.

🏋️ Day 10 Upper-Body & Core Workout

Complete 2–3 rounds.

Beginners can start with 2 rounds.

Rest approximately 45–75 seconds between exercises.

Rest 1–2 minutes between rounds.

Exercise 1: Incline Push-Ups — 8–12 Reps

Place your hands on a stable elevated surface.

Keep your body controlled.

Bend your elbows and lower your chest toward the surface.

Push yourself back up.

Beginner Option

Use a wall.

Progression

Use a lower surface as your strength improves.

Exercise 2: Wall Push-Ups — 10–15 Reps

Stand facing a wall.

Place your hands against it.

Bend your elbows and bring your body toward the wall.

Push yourself away.

Focus On

Controlled repetitions.

If incline push-ups already feel comfortable, use those instead.

Exercise 3: Shoulder Taps — 8–10 Reps Per Side

Start in a comfortable plank position.

Lift one hand and gently tap the opposite shoulder.

Return your hand to the floor.

Alternate sides.

Beginner Option

Perform the exercise with your knees on the floor or hands on a stable elevated surface.

Focus On

Keeping your hips as stable as possible.

Exercise 4: Bird Dog — 8 Reps Per Side

Start on your hands and knees.

Extend the opposite arm and leg.

Pause briefly.

Return to the starting position.

Switch sides.

Focus On

Core control and balance.

Exercise 5: Dead Bug — 8 Reps Per Side

Lie on your back with your knees bent and arms raised.

Slowly extend one arm and the opposite leg.

Return to the starting position.

Switch sides.

Beginner Option

Move one limb at a time.

Exercise 6: Forearm Plank — 20–30 Seconds

Place your forearms on the floor.

Engage your core.

Keep your body controlled.

Continue breathing normally.

Beginner Option

Place your knees on the floor.

Exercise 7: Standing Punches — 30–45 Seconds

Stand comfortably.

Alternate gentle punches forward.

Keep your movements controlled.

Focus On

Good posture and controlled arm movement.

Don't lock your elbows.

Exercise 8: Wall Angels — 8–10 Reps

Stand against a wall if comfortable.

Keep your movements slow.

Move your arms upward and downward through a comfortable range.

Beginner Option

Stand slightly away from the wall if necessary.

Focus On

Smooth shoulder movement.

Exercise 9: Glute Bridge — 12–15 Reps

Lie on your back with your knees bent.

Lift your hips.

Pause briefly.

Lower slowly.

Although today's focus is upper body and core, this movement helps keep the session balanced.

Strong muscles are built through consistent practice and gradual progression.

Common Day 10 Mistakes

1. Rushing Push-Ups

Lower and push with control.

2. Letting Your Hips Move Too Much

During shoulder taps, focus on keeping your torso stable.

3. Holding Your Breath

Continue breathing naturally.

4. Going Beyond Your Ability

Use an easier variation when needed.

5. Ignoring Shoulder Discomfort

If an exercise causes significant or unusual pain, stop and reassess.

Day 10 Cool Down — 5 Minutes

1. Easy Walking — 2 Minutes

Allow your heart rate and breathing to gradually settle.

2. Gentle Chest Stretch — 20–30 Seconds

Keep the stretch comfortable.

3. Gentle Shoulder Stretch — 20–30 Seconds Per Side

Avoid forcing the movement.

4. Gentle Upper-Back Movement — 30 Seconds

Move comfortably.

5. Relaxed Breathing — 1 Minute

Allow your breathing to return gradually toward normal.

Day 10 Recovery

After today's upper-body session:

- Get adequate sleep

- Drink fluids regularly

- Eat balanced meals

- Keep light activity if comfortable

- Allow your muscles time to recover

If you experience significant or unusual pain, stop exercising and seek appropriate medical advice.
